Fat loss
Exercise to reduce belly fat: what works and a 3-day gym plan

In short
- No exercise reduces belly fat on its own. In a 6-week trial, daily ab exercises made the muscles stronger but did not shrink belly fat or waist size.
- Your waist gets smaller when your whole body loses fat: a calorie deficit, regular cardio and strength training, kept up for months.
- Below: a 3-day gym plan with core work, and a checklist. For your calorie number, use the calorie calculator.
There is no exercise that reduces belly fat on its own. You can’t pick where your body takes fat from, and trials that tested ab exercises found they don’t shrink the belly. What does work is losing fat from your whole body: a calorie deficit, regular cardio and strength training, kept up for months. The 3-day gym plan below does exactly that, with core work for strength rather than as a fat burner.
Can you lose belly fat with ab exercises?
No. Two trials show it clearly.
In a 2011 trial, 24 healthy adults did 7 ab exercises, 2 sets of 10 reps, 5 days a week for 6 weeks, while eating the same as before. Compared with a group that did nothing, there was no change in body fat, belly fat or waist size. Their curl-up count went up, from 32 to 47 on average versus the other group. Stronger abs, same belly.
In a 2013 trial, 11 people trained only one leg for 12 weeks. They lost fat, but from the arms and trunk, not from the leg they trained.
So the body decides where fat comes off, and the belly is often one of the last places for many people. That is frustrating, but it also means you can stop doing 300 crunches a night.
What actually reduces belly fat
Fat on the belly comes in two kinds: the fat under the skin you can pinch, and visceral fat, the deeper fat around the organs, which is the one linked with health risk. Both shrink the same way.
- A calorie deficit. Eating less energy than you use is what makes fat come off at all. Our guide to weight loss in Kathmandu explains how big a deficit and how fast.
- Regular aerobic exercise. A 2012 review of 35 trials found that aerobic exercise (walking, cycling, rowing) reduced visceral fat, while weight training alone did not. It also found benefits below the usual weight-loss exercise targets.
- Strength training. Weights won’t burn belly fat directly, but they help you keep muscle while you diet, so more of what you lose is fat. The WHO recommends muscle-strengthening on 2 or more days a week, plus 150 to 300 minutes of moderate activity.
- Time. Belly fat often goes last. Judge your plan on months, not weeks.
The best fat loss exercises (and why)
The best exercises for fat loss are the ones that use a lot of muscle and that you can keep doing three times a week. Big movements cost more energy than small ones.
| Exercise | Why it helps |
|---|---|
| Goblet squat or barbell squat | Legs and hips are the biggest muscles you have |
| Romanian deadlift | Hamstrings, glutes and back in one move |
| Dumbbell row, lat pulldown | Back muscles, and good posture for a desk job |
| Push-ups, dumbbell bench press | Chest, shoulders and arms |
| Brisk walking or incline treadmill | Easy on joints, easy to do daily |
| Rowing machine, cycling | Hard work without the impact of running |
A 3-day gym plan for belly fat
Do this on three days with at least one rest day between, for example Sunday, Tuesday and Thursday. Each session takes about 50 to 60 minutes.
For beginners, the ACSM recommends loads you can lift for 8 to 12 reps, 2 to 3 days a week. When you can do 1 or 2 more reps than the target on two sessions in a row, add 2% to 10% to the weight.
Day A
| Exercise | Sets × reps |
|---|---|
| Goblet squat | 3 × 8 to 12 |
| Dumbbell bench press | 3 × 8 to 12 |
| Seated cable row | 3 × 8 to 12 |
| Plank | 3 × 20 to 40 seconds |
| Dead bug | 3 × 8 each side |
| Incline treadmill walk | 15 to 20 minutes, brisk |
Day B
| Exercise | Sets × reps |
|---|---|
| Romanian deadlift | 3 × 8 to 12 |
| Lat pulldown | 3 × 8 to 12 |
| Dumbbell shoulder press | 3 × 8 to 12 |
| Pallof press | 3 × 10 each side |
| Farmer’s carry | 3 × 30 metres |
| Rowing machine | 10 to 15 minutes, steady |
Day C
| Exercise | Sets × reps |
|---|---|
| Leg press or split squat | 3 × 8 to 12 |
| Push-ups (on a bench if needed) | 3 × as many as you can with good form |
| One-arm dumbbell row | 3 × 8 to 12 each side |
| Side plank | 3 × 15 to 30 seconds each side |
| Hanging knee raise or reverse crunch | 3 × 8 to 12 |
| Bike | 15 to 20 minutes, brisk |
On the other days, walk. 30 minutes most days gets you to the WHO’s 150 minutes a week without counting the gym. Our gym workout routine has a longer plan if you want to train more days.
Core work: what it is for
Planks, dead bugs, Pallof presses and carries train your core to hold your spine still under load. That helps your squat, your deadlift and long days at a desk. It won’t flatten your belly by itself, and that is fine; it was never the job.
If you want more ab exercises, the abs exercises guide covers them, with how to progress each one.
Belly fat checklist
- Eat in a small calorie deficit most days (start with the calorie calculator and the 7-day Nepali diet plan)
- Protein at every meal: egg, dahi, dal, chana, chicken, buff or paneer
- Strength training 3 days a week, adding weight when the reps get easy
- Cardio or brisk walking on most days, 150 minutes a week or more
- Chiya with less sugar or none
- Measure your waist once a week, same place, same time of day
- Judge progress after 4 weeks, not 4 days
When to check with a doctor first
Don’t start hard core work and see a doctor or physiotherapist if you have a hernia, back pain that spreads down a leg, or you had a baby in the last few months. Stop any exercise that causes sharp pain.
Do you need a trainer for this?
Not to start. The plan above works if you follow it and keep adding weight. A trainer earns their fee when you don’t know how to squat or deadlift safely, when you keep stalling, or when you want the food and the training planned together. If that is you, lose fat with a personal trainer.
